Here is a recent rountine that I used to kill my class.  The class is an hour and they like to be challenged.    I usually que my class on breathing using a scale (level) 1-10  easy to superhard.

  • s-second 

 

SET 1

  • Standing Climb Moderate Resistance  1m
  • Seated Sprint 15on/15off x3
  • Standing Climb Heavy Resistance 1m
  • Seat Sprint 20on/20off x3
  • Standing Climb Moderate Resistance 1m
  • Seat Sprint 30on/15off x3

Set 2

  • 30s Hover
  • 30s Isolation
  • 30s Heavy Jumps
  • 30s Heavy Seated Climb
  • Repeat Set 2 but add 2 gears

Set 3

  • Seated Sprint 1m
  • Jumps 1m
  • Standing Run 1m
  • Jumps 1m
  • Seated Sprint 1m

Set 4 

  • Standing Climb 1m
  • Seated climb 30s
  • Pedal Backwards (seated) 30s
  • repeat Set 4 x5

Set 5

  • Isolation 30s
  • Heavy (mud)  Jumps 30s
  • Heavy Hover 30s
  • Heavy Stand Sprint 30s
  • Recover
  • Repeat Set 5 x3

Set 6

  • Spin Up's (w/twist) 20/20/20  Fast scale/level 8, Faster drop to level  4, Fastest  level 2
  • Seated Climb 45s
  • Standing Climb 45s
  • Hover 30s
  • Repeat Set 6 x3
